When I export I usually go with "Movie to Quicktime Movie" and then in the "Use" pop-up menu I select broadband medium or high. I don't know what your options are on Windows, but if you have Quicktime Pro, you should be able to edit your movie with some basic cut and paste and then export it to whatever format you prefer. It's all black voodoo magic and, at least for an amateur like myself, a lot of guess work.
